What to eat in a day on GLP-1: 3 sample days with grams

A good day of eating on a GLP-1 medication is four or five small meals, each built around 20–30 g of protein, with vegetables or fruit, a small starch with fibre, and drinks spread from morning to evening. For most adults that adds up to roughly 80–120 g of protein, 25 g or more of fibre and about 2 litres of fluid, in a total of food that feels small.

Below are three full days you can copy, timed and with grams on every line: a regular day (99 g of protein), a day when you can barely eat (74 g) and a strength-training day (114 g). Then a vegetarian day, swaps that keep the grams, and how to tell your day is enough.

How much to eat in a day on GLP-1

These are the targets the sample days are built on. They come from US nutrition guidance and the 2025 joint advisory on nutrition during GLP-1 treatment from four obesity and nutrition societies.

WhatDaily aimNotes
Protein1.2–1.6 g per kg a day, or a flat 80–120 gThe 2025 advisory's range. Ask your doctor first if you have kidney disease.
Protein per meal20–30 g at meals, 10–15 g at snacksSpreading it is easier on a small stomach than one big meal.
FibreAbout 14 g per 1,000 calories; 22–34 g for most adultsDietary Guidelines for Americans. Build up slowly.
FluidsAbout 2–2.5 litres from drinksTotal water from food and drink is about 2.7 L for women, 3.7 L for men (National Academies).
CaloriesNo set number; don't go very lowA common floor is about 1,200 for women and 1,500 for men. Under 800 a day is a very-low-calorie diet, done only with medical supervision (NIDDK).
Eating times4–5, every 3–4 hoursSlower stomach emptying makes big meals uncomfortable.

The shape of a day: eat by the clock

On these medications, hunger is a poor guide. Many people feel full for hours and only notice at 4 pm that they have eaten one yogurt. A day planned by the clock fixes that:

At each one, eat the protein part of the plate first, while you still have room. Then vegetables, then the starch. Stop when you feel comfortably full, even with food left: you can finish it two hours later.

Day 1: a regular day (99 g protein)

For a day when your appetite is low but steady. About 1,400 calories.

TimeWhat to eatProtein
7:30¾ cup plain nonfat Greek yogurt, ½ cup berries, 1 tbsp chia seeds19 g
10:302 hard-boiled eggs, a few cherry tomatoes12 g
13:00Wrap: 3 oz cooked chicken breast, small whole-wheat tortilla, 2 tbsp hummus, greens32 g
16:001 string cheese and an apple7 g
18:303 oz baked salmon, ½ cup cooked quinoa, 1 cup roasted broccoli29 g
Total99 g

Fibre lands around 25 g (berries, chia, tortilla, hummus, apple, quinoa, broccoli). Drinks: a glass of water with each meal and a bottle between them.

Day 2: a day you can barely eat (74 g protein)

For shot day, a dose-increase week, or any day when food sounds awful. The goal here is a floor, not a perfect day: get most of your protein in, keep drinking, and come back to Day 1 when you can. Everything is cool, soft or drinkable.

TimeWhat to eatProtein
8:00A ready-to-drink protein shake with about 20 g, sipped over 30 minutes20 g
10:30½ cup cottage cheese with canned peaches13 g
13:001 cup chicken broth soup with 2 oz shredded chicken stirred in, 4 crackers17 g
16:00A 5.3 oz cup of plain skyr15 g
19:001 soft-scrambled egg on a slice of toast9 g
Total74 g

This day is low in fibre, which is fine for a day or two. If low days run longer, add oats, a pear or a spoon of chia. Our guides on what to eat on GLP-1 when you're not hungry and what to eat when you're nauseous have more foods and a rough-day menu.

Day 3: a strength-training day (114 g protein)

For the days you do a strength session, or later in treatment when appetite has come back a little. About 1,650 calories.

TimeWhat to eatProtein
7:302 eggs and 2 egg whites scrambled with spinach, 1 slice whole-grain toast23 g
10:30¾ cup Greek yogurt with a spoon of honey17 g
13:00Salad: a 5 oz can of tuna, drained, ½ cup chickpeas, cucumber, olive oil and lemon32 g
16:30, after training1 cup ultra-filtered milk and a banana13 g
19:003 oz grilled sirloin, a small baked potato, green beans29 g
Total114 g

The post-training snack matters most here: a cool, easy 15–20 g within a couple of hours of the session. If you don't train yet, our guide to strength training on GLP-1 has a two-workout plan you can do at home.

A vegetarian day (87 g protein)

TimeWhat to eatProtein
7:30A 5.3 oz cup of skyr with 2 tbsp hemp seeds and berries21 g
10:30½ cup shelled edamame9 g
13:00Lentil soup made with 1 cup cooked lentils, topped with 1 oz feta22 g
16:00½ cup cottage cheese with cucumber13 g
19:00Stir-fry with half a 14 oz block of extra-firm tofu, vegetables, ½ cup brown rice22 g
Total87 g

Fully plant-based? Swap the skyr for a soy yogurt plus a scoop of pea protein, and the cottage cheese for a second portion of edamame or a soy milk latte. Tofu protein varies a lot by brand, so check the label.

Swaps that keep the grams

Don't like something above? Swap it for a food with similar protein, not for whatever is in the cupboard.

Drinks through the day

These medications can dull thirst, and they can cause vomiting or diarrhoea. Their labels warn that fluid loss from those side effects can lead to dehydration and, in some people, kidney problems. So treat drinking like eating: on a schedule.

Pale yellow urine through the day is a simple sign you're drinking enough.

What to keep small or skip

No food is banned, but some make the day harder: fried and greasy food, rich creamy sauces, very sweet drinks and desserts, big portions of anything, and alcohol. They are the foods most often linked to nausea and reflux on these medications, and they fill your small appetite without much protein. Our guide on what not to eat on GLP-1 goes through each one and what to eat instead.

Questions people ask

How many meals a day should I eat on GLP-1?

Most people do best with three small meals and one or two protein snacks, about every 3–4 hours. Two big meals usually sit badly on a slowed stomach.

How many calories should I eat on a GLP-1?

There's no single number. Many people land around 1,200–1,800 depending on size, sex and activity. Very low intakes, especially under 800, need medical supervision. Ask your prescriber what pace of loss they expect.

Is it OK to eat only one meal a day on GLP-1?

It's hard to get enough protein in one meal you can actually finish, and a big meal is more likely to bring on nausea or reflux. Small meals spread out work better for most people.

What should I eat first on a GLP-1?

The protein on your plate, then vegetables, then starch. You fill up fast, so the first bites should be the ones that matter most.

Do I need to count everything?

No. Count protein for a week to learn what a 25 g meal looks like, then use the habits. Check again if your energy or strength drops.

Can I eat the same day every day?

Yes, repeating meals is fine and makes shopping easy. Rotate the protein and vegetables over the week so you get a range of nutrients.
