Coming off GLP-1 meal plan: 7 days to keep your results
A good meal plan for coming off a GLP-1 keeps the protein you ate on the medication, adds fibre and volume to handle the hunger that returns, and puts meals on a clock so appetite never builds to the point where it wins. In practice: 3 meals and 1–2 planned snacks a day, 25–40 g of protein and 7–10 g of fibre at each meal, portions that grow slowly as appetite comes back, and a weekly weight average to tell you whether to adjust. A full week with grams is below.
Below: your daily targets, the plate to build every meal on, how to let portions grow over the first 12 weeks, a 7-day plan with protein and fibre totals, a grocery list, a 90-minute prep, eating out, and what to change if the scale climbs.
Your daily targets
| What | Target | Where it comes from |
|---|---|---|
| Protein | 1.2–1.6 g per kg of a healthy goal weight a day; most adults land at 90–130 g | The range used for weight loss with muscle kept; see our guide to how much protein to eat |
| Protein per meal | 25–40 g | Spreads protein for muscle and fullness |
| Fibre | About 14 g per 1,000 calories: 25–34 g for most adults | Dietary Guidelines for Americans |
| Meal times | Every 3–5 hours | Harvard Health's advice when coming off a GLP-1 |
| Calories | Around what you need to hold your weight, not a diet | Very low intake tends to backfire as hunger returns |
| Water | Enough that your urine stays pale; more on training days | A practical check rather than a fixed number |
Obesity researcher Holly Wyatt, quoted by AARP, suggests a first meal of the day with at least 25 g of protein and 15 g of fibre, and under 45 g of carbohydrate, 10 g of added sugar and 10 g of fat. That's a stricter version of the same idea and a useful check for breakfast.
The plate to build every meal on
- A palm or more of protein (about 4 oz cooked meat or fish, 3 eggs, 1 cup Greek yogurt or cottage cheese, 1/2 block of tofu): 25–35 g.
- Half the plate vegetables or salad, or a bowl of broth-based soup first. Lots of volume for few calories; studies by Barbara Rolls at Penn State found starting a meal with a low-calorie soup or salad led people to eat less over the whole meal.
- A fist of slow carbs: beans or lentils, oats, potatoes with the skin, brown rice, quinoa, whole-grain bread or pasta, fruit.
- A thumb of fat: olive oil, nuts, avocado, cheese.
On the medication, many people could only eat half this plate. As appetite returns, fill the rest of it with vegetables and beans first, then the slow carbs.
How portions should grow over the first 12 weeks
The drug fades out over roughly 4–6 weeks for weekly shots (days for daily liraglutide). Don't jump to "normal" portions on day one, and don't fight hunger with tiny meals either. A practical approach:
| When | What changes | What to eat |
|---|---|---|
| Last 4 weeks on the medication | Appetite still low | Practise this week's meals at the size you can manage; learn 5–7 of them |
| Weeks 1–3 off | Appetite starts to return | Full protein at every meal; add a planned afternoon snack |
| Weeks 4–6 off | Most of the drug gone; hunger close to before | The full plate; bigger vegetable and bean portions; a second snack if needed |
| Weeks 6–12 off | Finding your new level | Hold portions steady; adjust by the weekly weight average (below) |
What to expect week by week, beyond food, is in our guide on what to expect coming off GLP-1.

If you're coming from very small meals, fibre at this level can bloat. Build up over 2–3 weeks: start with half the beans and lentils and add more as your gut adjusts, with plenty of water.
Grocery list for the week
- Protein: 2 large tubs plain Greek yogurt, 1 tub cottage cheese, 18 eggs, about 1.5 lb chicken breast (or a whole roast chicken), 1 lb lean ground turkey, 4 oz salmon fillet, 3 oz smoked salmon, 8 oz shrimp, 4 oz lean beef, 1 block firm tofu, 2 cans tuna, 1 can salmon, cheese sticks, feta, protein powder, frozen shelled edamame.
- Beans and grains: rolled oats, quinoa, brown rice, whole-grain bread, whole-wheat wraps, 1 can each chickpeas and black beans, dried or canned lentils, a can of mixed beans for soup.
- Vegetables: salad greens, spinach, cucumbers, tomatoes, peppers, onions, broccoli, frozen stir-fry vegetables, vegetables for roasting, 3 medium potatoes, canned tomatoes.
- Fruit: raspberries and blueberries (frozen is fine), apples, pears, bananas, oranges, lemons.
- Other: chia seeds, ground flaxseed, almonds, peanut butter, hummus, salsa, olive oil, curry paste, low-salt stock.
A 90-minute prep
- Oven on. Roast a tray of vegetables and 1.5 lb of chicken breast (about 25 minutes).
- Meanwhile, make the turkey chilli in a large pot: 3 portions.
- Cook a pot of quinoa and one of brown rice; cool and box.
- Hard-boil 6 eggs.
- Make 2 jars of overnight oats.
- Make a pot of lentil and vegetable soup: it keeps 4 days in the fridge and freezes well.
- Wash and cut cucumbers and peppers for snacks.
With that done, most days need 10 minutes of cooking. Our GLP-1 meal plan for beginners has a smaller week if you're still on the medication and eating less.

More high-protein foods, with grams per portion and per 100 calories, are in our guide to the best protein sources on GLP-1.
Eating out, weekends and alcohol
- Order the protein first. Grilled chicken, fish, steak or a bean dish, then add vegetables or a side salad.
- Halve the starch. Ask for half the fries or rice, or share a side.
- Bread and starters: pick one, not both.
- Weekends: keep breakfast and lunch on plan, so one bigger dinner doesn't turn into a two-day swing.
- Alcohol: it adds calories and lowers your guard on food. Many people find a drink is what starts an evening of snacking. Set a number before you go out, and alternate with water.
If the scale climbs
A 1–3 lb rise in the first weeks is often food and water, not fat. Weigh yourself 1–3 times a week and look at the weekly average.
- Average steady or slowly drifting: keep going.
- Rising for 4 weeks in a row: check the basics first: are you eating on the clock, hitting protein, sleeping 7+ hours, training twice a week? Then make one change for 3–4 weeks: a smaller starch portion at dinner, one less snack, or swapping a drink for water.
- Past the line you agreed with your prescriber: call them. Our guide on weight gain after coming off GLP-1 explains how to set that line.
Food is half of it. Our guide to strength training after GLP-1 covers the other half: keeping and building muscle once you stop.
If you have diabetes
Blood sugar usually rises after stopping a GLP-1. Keep carbohydrate portions similar from meal to meal, pair them with protein, and check your sugars as your diabetes team advises. Your medicines may need to change, so stop only with your prescriber's plan, and treat shakiness, sweating or confusion as possible low blood sugar if you take insulin or a sulfonylurea.
Common mistakes
- Going back to old meals on day one. The meals that got you here before still work the same way.
- Skipping breakfast or lunch to "save up". Hunger builds and arrives all at once in the evening.
- Dropping protein as appetite grows. It's the most filling part of the plate and protects muscle.
- A crash diet the moment the scale moves. It rarely lasts and makes hunger worse.
- No plan for the hungriest hour. Pick the snack in the morning, not at 21:00.
- Adding all the fibre at once. Build up over 2–3 weeks.
Questions people ask
How many calories should I eat after stopping GLP-1?
Roughly what holds your weight steady, which no formula can tell you exactly. Use the plan above, watch the weekly average for 4 weeks, and adjust portions from there. A dietitian can give you a number if you want one.
Should I keep eating small meals like I did on the medication?
Keep the structure, not the size. Small meals were what the drug allowed; now meals that fill the plate with vegetables, protein and beans keep you fuller for longer.
Can I eat carbs after coming off GLP-1?
Yes. Choose slow ones (beans, oats, potatoes with the skin, whole grains, fruit), keep portions to about a fist, and pair them with protein.
Are protein shakes a good idea after stopping?
As a planned breakfast or snack, yes. Food you chew tends to fill you more than a drink of the same calories, so don't build every meal around them. Our guide to protein shakes on GLP-1 explains what to look for on a label.
When should I start this meal plan?
4–8 weeks before your last dose, if you can. Habits are easier to set while appetite is still low.
